The Truth About Magnesium for Athletes

A cynical, evidence-based review of magnesium types for lifters and bodybuilders

Quick answer

Magnesium glycinate and magnesium citrate are the best magnesium types for bodybuilders. Both absorb well and cost very little. Magnesium oxide is poorly absorbed and mostly acts as a laxative. ZMA only helps people who were deficient in the first place. Take 200 to 400 mg of elemental magnesium a day on top of a decent diet, and expect better sleep and blood pressure rather than bigger lifts.

Why lifters care about magnesium at all

Magnesium is a cofactor in hundreds of enzyme reactions, including the ones that make ATP usable, move calcium in and out of muscle, and let a contracted fiber relax again. If you train hard, sweat a lot, and eat the standard high-protein, low-vegetable physique diet, you are in the exact group most likely to run low.[1]

Here is the part supplement ads leave out. Fixing a shortfall helps. Piling more on top of an adequate intake does close to nothing. Almost every disappointing magnesium study is a study of people who were already fine.[9]

The magnesium forms, ranked honestly

Every product is magnesium bound to something else. The partner molecule decides how much of the label number your gut actually absorbs, how your stomach reacts, and how much you pay.[2]

Magnesium citrate vs oxide

This is the one comparison that genuinely matters. Organic salts such as citrate dissolve and absorb far better than magnesium oxide, which is why oxide is the workhorse of cheap laxatives and cheap multivitamins.[4] A 500 mg oxide tablet looks impressive on a label and delivers very little usable magnesium. If your bottle says oxide and you bought it for recovery, you mostly bought a stool softener.

Magnesium glycinate

Glycinate, sometimes labeled bisglycinate, is magnesium attached to the amino acid glycine. It absorbs well, it is gentle on the stomach, and it does not send you running to the bathroom at 400 mg. Glycine itself is mildly calming, which is the honest reason most people report better sleep on it. That is a real quality of life win for a busy lifter, even if it is not a performance drug.

Malate, chloride, and L-threonate

Malate is absorbed well and is a reasonable daytime option. The claim that malic acid meaningfully boosts your energy production is a leap the data does not support. Chloride works fine and tastes awful. L-threonate is the interesting outlier: it is studied for brain and sleep outcomes rather than muscle, the early trials are small, and the elemental magnesium per capsule is low for the price.[11]

ZMA and the testosterone question

ZMA is zinc, magnesium aspartate, and B6. The original marketing leaned on testosterone. The controlled work in trained men with adequate intakes did not reproduce it, and later trials on sleep and lifting performance were similarly flat.[5][6] If you are deficient in zinc or magnesium, correcting that can move hormone markers back toward your own normal. That is a repair, not an enhancement.

Magnesium and cramps

Cramping is the most common reason lifters buy magnesium, and it is the claim with the weakest support. The Cochrane review found no clinically useful reduction in cramps in older adults and no clear benefit for exercise-associated cramping.[7] Cramps are usually about neuromuscular fatigue, pace, and training exposure. Fix your programming and your sleep before you blame a mineral.

Magnesium for muscle recovery and soreness

Here the picture is slightly better but still modest. A 2024 systematic review found some reduction in muscle soreness with magnesium supplementation, with small effects and a lot of variation between study designs.[8] Treat it as a minor tailwind. Nobody has ever out-supplemented a bad training week with magnesium.

The benefit nobody advertises: blood pressure and sleep

The strongest evidence for magnesium in healthy adults is not muscular at all. Meta analyses show small but consistent reductions in blood pressure, with the largest effects in people who were low or hypertensive to start.[10] Combine that with better sleep quality on evening dosing and you have the real case for magnesium: it improves the conditions you recover in, rather than the workout itself.

Dosage, timing, and safety

Adult targets sit around 400 to 420 mg a day for men and 310 to 320 mg for women, from food plus supplements. The tolerable upper limit for supplemental magnesium is 350 mg a day, which exists because of the laxative effect, not toxicity.[3]

Final verdict

Buy glycinate if you want a gentle evening dose and better sleep. Buy citrate if you want the cheapest well-absorbed option and you do not mind a looser stool. Skip oxide unless constipation is the goal. Skip ZMA unless a blood panel or a genuinely poor diet tells you that you are short on zinc and magnesium.

Magnesium is a 5 dollar a month insurance policy on your recovery environment. It is not a performance drug, and any label that suggests otherwise is selling you the story instead of the mineral.

What is the best magnesium for bodybuilders?

For most lifters, magnesium glycinate or magnesium citrate. Both absorb well, both are cheap, and the choice mostly comes down to your gut and when you take it. Glycinate is gentle and easy at night. Citrate is a little more likely to loosen your stool, which some people actually want.

Is magnesium oxide useless?

Not useless, just inefficient. Oxide is poorly absorbed compared with organic salts like citrate, so a big label number turns into a small delivered dose. It works as a laxative. As a daily magnesium supplement for an athlete, it is the weakest common option.

Does magnesium raise testosterone?

Only if you were low to begin with. Correcting a real deficiency can nudge hormone markers back toward normal. Adding magnesium on top of an already adequate intake has not produced meaningful testosterone increases in trained men, which is why ZMA results have been so inconsistent.

Will magnesium stop my cramps?

Probably not. The Cochrane review on skeletal muscle cramps found no clinically useful benefit in older adults and no clear benefit in exercise-associated cramps. Cramping is usually a fatigue and neuromuscular problem, not a mineral you are missing.

How much magnesium should I take?

Aim for 300 to 400 mg of elemental magnesium per day from food first, then fill the gap with 200 to 400 mg from a supplement. Check the elemental number on the label, not the total compound weight.

When should I take magnesium?

Whenever you will actually take it. Evening is popular because glycinate is easy on the stomach and some people sleep better on it. Keep it a couple of hours away from high-dose zinc, iron, or calcium if you can.
